Always Tired? Joy’s All-Day Energy Plan to Beat Fatigue
Feeling like you’re running on fumes? You’re not alone. Packed schedules, endless to-do lists, and restless nights can leave anyone dragging.
The good news: You don’t need a fancy supplement, an extra-large latte, or a total life overhaul to get your pep back. A few small tweaks to your routine can make a BIG difference.
Energy isn’t only about how much you sleep. It’s also about how you fuel, hydrate, move, and handle stress throughout the day. So I’ve mapped out a simple plan to help you feel more energized from morning to night. Think of it as your roadmap to feeling like YOU again!
Wake-Up Call: Step Into the Sunshine ☀️
Want to sleep better tonight? Start the moment you wake up.
Get outside within an hour of waking, even for just 10 minutes. Can’t get outside? Sitting in front of a bright window helps, too. Natural light helps set your internal clock, telling your body to be alert now and sleepy later. A quick stroll, coffee on the porch, or walking the dog all count. And as the days get shorter, this matters even more.
Pro tip: Hydrate while you’re at it. After a night without fluids, start with a glass of water, tea, or coffee. (Yes, coffee counts!)
Breakfast: Eat for Staying Power 💪
If you’re a breakfast person, make it count. My formula for steady energy is protein + fiber-rich carbs. This combo keeps hunger at bay and powers you through the morning.
A few of my favorites:
- Greek yogurt topped with berries and chopped nuts. Try my PB and Berry Breakfast Bowl
- Scrambled eggs with whole-grain toast and avocado. Try my Cottage Cheese Scrambled Eggs for an extra protein boost.
- Oatmeal with a swirl of peanut butter and a sprinkle of nuts
- A protein-packed smoothie, like one of these: 3-Ingredient Protein Smoothie and High Protein Chocolate Shake
Prefer to prep ahead? My Chocolate Peanut Butter Overnight Oats and Banana Bread Overnight Oats are practically dessert for breakfast… with good-for-you ingredients!
Midmorning: Give Your Coffee a Curfew ☕
Coffee lovers, rejoice! You don’t have to give up your beloved brew. Caffeine can sharpen alertness and focus. The trick is knowing when to stop.
Caffeine lingers longer than you might think. About half may still be circulating five hours after your last sip. In fact, a review of 24 studies found that a cup of coffee should be finished at least nine hours before bedtime to protect your sleep. So give your coffee a curfew: For a 10 p.m. bedtime, finish your last caffeinated cup by around 1 p.m. (earlier if you’re sensitive). Otherwise, that afternoon pick-me-up can steal your sleep and leave you even more exhausted tomorrow. Talk about a vicious cycle!
I love my java soooo much, I’ve turned it into everything from smoothies to cookies. Enjoy these before your curfew, or whip them up with decaf for an evening treat.
Joy’s Java Fix:
- No-Bake Espresso Energy Bites: Chewy, chocolatey, and coffee-kissed.
- Frozen Peanut Butter Latte: Iced coffee meets a creamy peanut butter smoothie.
- Mocha Frappé: A frosty coffeehouse favorite with a feel-good twist.
- Breakfast Coffee Cookies: Yes, cookies for breakfast 😉 Made with coffee, cocoa, and blueberries.
Lunch: Dodge the Food Coma ⚡
Ever finish lunch and want to crawl under your desk for a nap? Yup, me too.
Meals loaded with refined carbs and short on protein and fiber can leave you sluggish. Instead, build lunch around lean protein, veggies, whole grains, and healthy fats for steady fuel without that stuffed feeling.
Energizing Lunch Meals:
2 to 3 PM: Your Afternoon Reboot 🔋
Ahhh, the dreaded afternoon crash. First, know that it’s completely normal. Your circadian rhythm naturally dips in the early afternoon. But that doesn’t mean surrendering to the couch or the candy bowl.
My 3-step afternoon reboot:
- Drink up. Even mild dehydration can contribute to fatigue and difficulty concentrating. Pour yourself a refreshing glass of water or sparkling water.
- Take a 10-minute walk. Movement can work wonders. In one small study, a brisk 10-minute walk provided a more sustained energy boost than a sugary snack. Bonus points if you head outside for fresh air.
- Snack smart. If you’re genuinely hungry, choose an energizing snack to help tide you over until dinner.
Some of my energizing go-tos:
- An apple with peanut butter
- Greek yogurt with berries
- Turkey-Veggie Roll Ups
- Chocolate Peanut Butter Energy Bites
- Energizing Trail Mix
- Rice cakes or bell peppers with cottage cheese
- Healthy Bran Muffins
And skip that giant late-afternoon latte. Remember your caffeine curfew!
Dinner: Protein and Plants, Please! 🌿
No need to overcomplicate dinner. Aim for protein, plenty of colorful veggies, and a fiber-rich carb like quinoa, brown rice, or sweet potatoes. Protein supports muscle maintenance and repair, while veggies and whole grains deliver the vitamins and minerals your body needs to run at its best.
Easy dinner favorites:
- Sheet Pan Harissa Salmon — A vibrant, complete meal featuring vitamin D-rich salmon.
- One Sheet Mediterranean Shrimp with Charred Vegetables — Juicy shrimp, roasted broccoli, and green beans with bold Mediterranean-inspired flavor.
- One Sheet Rosemary Chicken + Vegetables — A flavorful one-pan dinner that’s ready in about 30 minutes.
- Slow Cooker Salsa Verde Chicken Chili — A hearty, hands-off favorite!
- Smoky Winter-White Bean Chili — Cozy and packed with protein and fiber.
Satisfying and simple enough for a busy weeknight. That’s my kind of dinner!
Bedtime: Power Down to Power Up 💤
Here’s a little secret: Protecting tonight’s sleep is one of the best things you can do for tomorrow’s energy. And that starts with winding down.
- Try a brain dump. This is one of my personal favorites! Spend five minutes jotting down tomorrow’s to-do list before bed. Getting those swirling thoughts onto paper can help quiet your mind.
- Slow your breathing. Inhale for four counts, then exhale for six to eight.
- Don’t go to bed starving or stuffed. If you’re hungry, a banana, a rice cake with nut butter, or a little yogurt can take the edge off.
- Go easy on alcohol. A nightcap may make you drowsy at first, but it can disrupt sleep later in the night.
- Stick to a schedule. Consistent bed and wake times help. Your body loves a routine!
When to Check In With Your Doctor… 🩺.
If you’re constantly exhausted despite good sleep and taking care of yourself, don’t chalk it up to being busy or getting older. Persistent fatigue can signal an underlying issue, such as iron deficiency, thyroid problems, sleep apnea, or medication side effects. Check in with your healthcare provider.
You don’t need to do MORE to feel more energized. Fuel consistently, hydrate, move in ways that feel good, and make sleep a priority. Start with one or two habits that feel doable, build from there, and give yourself some grace. Need help with the food part? My 7-Day High-Protein Meal Plan and 5-Day Longevity Meal Plan make eating well a breeze.
Sip, snack, stroll, snooze… you’ve got this!!
